Cycling is one of the easiest ways to burn more energy without pounding your knees. You can do it outdoors on a road bike, on a stationary bike at home or in a gym spin class. But a bike doesn't decide how much weight you lose; the total energy you burn against what you eat does. This guide gives you the real calorie numbers, a 6-week plan, the strength work cyclists need and the safety facts that matter on Indian roads.

Is cycling good for weight loss?

Yes, as long as you understand what it can and can't do. Cycling burns a meaningful amount of energy, and it's gentle enough on the joints that most people can do a lot of it. The best evidence on aerobic exercise and weight is a 2024 meta-analysis in JAMA Network Open of 116 randomised trials and 6,880 adults with overweight or obesity. It found that each extra 30 minutes a week of aerobic exercise was linked with about 0.52 kg more weight loss, in trials that lasted at least 8 weeks, and that more than 150 minutes a week at moderate intensity or above may be needed for clinically important cuts in waist size and body fat.

That's real, but modest. Riding alone, without changing what you eat, usually moves the scale slowly. Cycling works best for fat loss alongside a small calorie deficit and enough protein. Our fat loss goal page explains the whole picture, and the calorie deficit calculator gives you a daily target.

How many calories does cycling burn?

Researchers measure the energy cost of activities in METs: one MET is your resting rate, about 1 kcal per kg of body weight per hour, according to the 2024 Adult Compendium of Physical Activities. So a rough estimate is METs × your weight in kg × hours. The table uses the Compendium's bicycling values, with the original mph speeds converted to km/h.

Estimated calories burned in 30 minutes of cycling (Compendium METs × body weight × 0.5 hour)

Treat these as estimates, not a meter. The Compendium itself says its values don't reflect precise individual energy use; fitness, wind, hills, tyre pressure and traffic stops all change the real number. They're also gross figures, which include the roughly 1 MET you'd burn sitting on the sofa anyway. Fitness watches use their own formulas, so treat their numbers as estimates too and don't eat back every calorie they show.

Cycling vs running for weight loss

Per minute, running usually burns a little more than moderate cycling, but cycling lets most people go on for longer with less soreness. The Compendium's running values put running at 8 km/h at 8.5 METs and at about 10 km/h at 9.3 METs, compared with 8.0 METs for cycling at 19–22 km/h and 4.8 METs for brisk walking.

So which is better? The one you'll do more of. For many people, especially beginners, people with heavier body weight and anyone with sore knees, that's cycling, because 60 minutes on a bike is easier to repeat than 30 minutes of running. One gap to fill: a BMC Medicine commentary on a systematic review of 31 studies concluded that road cycling does not appear to give any significant bone-building benefit, because the bike supports your weight. That's a strong reason to add strength training, covered below.

How much cycling for weight loss, and how often?

The World Health Organization's 2020 guidelines ask adults for 150 to 300 minutes of moderate activity a week, or 75 to 150 minutes of vigorous activity, plus muscle-strengthening on 2 or more days. For weight loss, aim for the upper half of that range. In practice:

  • Beginners: 3 rides a week of 30–40 minutes, mostly at a comfortable pace.
  • After 4–6 weeks: 4–5 rides a week, 45–60 minutes, with one longer ride at the weekend and one session of intervals.
  • Always: 2 strength sessions a week on separate days or after easy rides.

How fast should you expect results? The US CDC says people who lose weight at a gradual pace of about 1 to 2 pounds (roughly 0.5 to 1 kg) a week are more likely to keep it off. Work out your maintenance calories with the TDEE calculator first, then eat a little under it.

Cycling for weight loss at home and in the gym

Indoor cycling can fit into a home or gym routine.
Indoor cycling can fit into a home or gym routine.

Indoor cycling counts just as much. The Compendium rates general stationary cycling at 6.8 METs, a spin or RPM class at 9.0 METs and high-intensity interval cycling at 8.8 METs. Indoors you avoid traffic, heat, rain and bad air, and you can ride at 6 AM or 10 PM. Outdoors you get the scenery, the commute and the bike-handling skills, but also the risks.

Indoor vs outdoor cycling for weight loss

If you're choosing a cycling for weight loss machine for home, an upright exercise bike or a spin bike with adjustable resistance is enough; a recumbent bike suits people with back trouble or who find upright saddles uncomfortable. In a gym, the bikes are usually free to use, which makes cycling an easy add-on to strength sessions. Our guide to gym membership fees in India covers what a gym costs.

A 6-week cycling for weight loss plan

This plan works on a road bike, a hybrid or a stationary bike. Easy means you can chat in full sentences; moderate means short sentences; hard means only a few words. Do the two strength sessions from the next section on separate days, or straight after an easy ride.

6-week cycling plan for weight loss

Week 6 lands at roughly 225 to 330 minutes of riding, which sits at or above the top of the WHO range. If a week leaves you exhausted, repeat it. If you miss a week, step back one week rather than jumping ahead.

Strength training for cyclists

Combine cycling with strength work and recovery.
Combine cycling with strength work and recovery.

Strength work does three jobs for a rider trying to lose weight: it helps keep muscle while you're in a calorie deficit, it loads your bones in a way cycling doesn't, and it makes you a better rider. A review in the Scandinavian Journal of Medicine & Science in Sports by Rønnestad and Mujika found the most compelling evidence of an additive effect on cycling performance came from heavy strength training, and recommended it for improving cycling economy. Two sessions a week, three sets of 6 to 12 reps:

  1. 1

    Squat or goblet squat

The main leg builder. Bodyweight first, then dumbbells or a barbell in a gym.

  2. 2

    Romanian deadlift

Hamstrings and glutes, plus the lower back that holds you in a riding position.

  3. 3

    Step-ups or Bulgarian split squats

Single-leg strength, like each pedal stroke. Fixes left-right imbalances.

  4. 4

    Rows and push-ups

Cyclists spend hours hunched forward; pulling and pushing keeps the upper body balanced.

  5. 5

    Plank and side plank

A stable trunk transfers power to the pedals and spares your lower back.

  6. 6

    Hip flexor and chest stretches

Two minutes after each ride to counter the closed-up riding position.

If you've never lifted before, our gym workout plan for beginners or dumbbell workout at home gives you a full routine, and the strength training goal page explains how to progress. If you already ride to a gym, Personal Gym Training at ₹799 a session puts a coach on video beside you for the lifting.

Cycling for weight loss for women

The physiology of cycling for weight loss is the same for women and men: energy burned depends mainly on body weight, intensity and time, which is how the Compendium tables work. A few practical points matter more to many women riders. Bike fit first: saddle discomfort is a common reason people give up, so try a different saddle shape or adjust its height and tilt before giving up. Strength training matters even more, because cycling does little for bone. And if riding outdoors alone feels unsafe on your route or at your time of day, an indoor bike or a gym class is just as effective for weight loss. Our guide to strength training for women over 40 covers bone health in more detail.

Road safety for cyclists in Indian traffic

Cycling on Indian roads carries real risk, and it's worth knowing the numbers. According to the Ministry of Road Transport and Highways' Road Accidents in India 2023 data, published on OpenCity, 4,560 cyclists were killed in road crashes in 2023, down from 4,836 in 2022. That was 2.6% of the 1,72,890 people who died on India's roads in 2023.

Wear a helmet. A 2023 systematic review of meta-analyses in Scientific Reports concluded that wearing a helmet while cycling is beneficial regardless of age and crash severity. The largest pooled study it reviewed, by Olivier and Creighton, found helmet wearers had about half the odds of head injury (odds ratio 0.49) and about a third of the odds of serious head injury (0.31).

  • Be seen: a white front light and a red rear light, even at dawn and dusk, plus a bright or reflective top or vest.
  • Ride early: traffic is usually lighter early in the morning, especially on weekends.
  • Pick your route: parks, campus roads, service roads and car-free days beat main arterial roads at peak hours.
  • Ride predictably: hold a straight line, look back before moving out and use hand signals.
  • One earbud at most, or none, so you can hear horns and engines behind you.
  • Check the air and heat: on very hot or poor air quality days, take the ride indoors.

Eating for weight loss while you cycle

Long rides make you hungry, and it's easy to eat back everything you burned. Keep rides under an hour on water, eat a normal meal with protein afterwards, and save sports drinks and snacks for rides longer than about 90 minutes or very hot days. Protein helps you keep muscle while you lose fat: work out your number with the protein intake calculator and see protein in Indian food for everyday sources.
