Home Workout for Weight Loss: A Weekly Plan That Works

A weekly home workout plan for weight loss: strength three days a week, daily walking, a 20-minute no-jump cardio option and the eating side made simple.

MakeMyFitness Updated 6 min read

Search for weight-loss workouts and you'll find hour-long burpee marathons promising to melt fat in a week. Here's the quieter truth: the workout that helps you lose weight is the one you can still be doing in three months, combined with eating a little less than you burn. This plan is built for an Indian flat: no equipment, no jumping, about 30 minutes on training days.

How weight loss actually works

You lose fat when you consistently take in a little less energy than you use. A sensible deficit is 300 to 500 calories a day, enough to lose roughly half a kilo a week without feeling starved. Work out your maintenance number with the TDEE calculator, then set your target with the calorie deficit calculator. While you're in a deficit, protein matters more than ever: the International Society of Sports Nutrition's position stand supports 1.4 to 2.0 g of protein per kg of body weight a day for people who train, which is what keeps the weight you lose coming from fat rather than muscle.

How much exercise do you need to lose weight?

The World Health Organization's 2020 guidelines ask adults for 150 to 300 minutes of moderate activity a week, plus muscle-strengthening work on 2 or more days, and note that more than 300 minutes brings extra benefit when weight is the goal. This plan reaches that through three strength sessions and a daily walk, which is far more sustainable than trying to burn it all in brutal daily cardio.

The week at a glance

That's roughly 200 to 250 minutes of activity a week, inside the WHO's range, with no session longer than an hour. If you can only manage two strength days, keep them and protect the walks: consistency beats completeness.

The strength circuit (25 to 35 minutes)

Strength work while losing weight isn't optional: it's the signal that tells your body to keep its muscle and burn fat instead. Use the eight bodyweight moves from our home workout plan for beginners: squats, push-ups (wall or floor), glute bridges, reverse lunges, back raises, dead bugs, planks and calf raises. Do 2 to 3 rounds of 8 to 12 reps each, resting a minute between rounds, after a 5-minute warm-up. When a move gets easy, slow the lowering down or switch to its harder version rather than adding endless reps.

The 20-minute no-jump cardio option

For the Thursday slot, or any day you want to move more, here's a quiet circuit that won't disturb the neighbours below. Do each move for 40 seconds, rest 20 seconds, and complete the list four times.

  1. 1

    Fast march on the spot

Knees up towards hip height, arms swinging. Faster is harder; it should feel like a brisk uphill walk by the last round.

  2. 2

    Step-back jacks

Step one leg out to the side as your arms rise overhead, step back in, switch sides. All the movement of a jumping jack, none of the thud.

  3. 3

    Squat to stand, arms overhead

Squat down, touch your knees, stand tall and reach for the ceiling. Keep the pace up without rushing your knees.

  4. 4

    Shadow boxing

Light on your feet, quick straight punches, keep your stomach braced. Thirty seconds in, you'll understand why boxers are lean.

  5. 5

    Stair or step climbs

Use the building stairs or a single sturdy step: up-up, down-down, switching the leading leg each round. No stairs? March with higher knees.

Can you lose belly fat with home workouts?

Yes, but not the way most searches hope. No exercise burns fat specifically from the stomach: crunches strengthen the muscles underneath, while the fat on top only goes when your overall body fat drops through a calorie deficit. Where fat leaves first is down to genetics, and for many Indian men the belly is stubbornly last. The fix isn't more crunches; it's staying in a modest deficit, strength training and walking for long enough. Track your waist at the navel once a week: it often shrinks even in weeks when the scale refuses to move.

The eating side, made simple

  • Know your numbers. Maintenance from the TDEE calculator, target from the calorie deficit calculator. Guessing is why most attempts stall.
  • Protein at every meal: dal, paneer, eggs, chicken, fish, curd, soya. The protein intake calculator gives you a daily number worth hitting.
  • Watch what you drink. Sugary chai, soft drinks and juice can quietly erase a day's deficit. Water, black coffee and unsweetened options leave room for actual food.
  • Don't starve. Crash diets lose muscle and rebound. Half a kilo a week, kept off, beats three kilos lost and regained by Diwali.

Walking: the most underrated fat-loss tool

Walking is moderate activity you can do every single day without recovery cost, which is exactly what the WHO's 150 to 300 minutes are made of. A brisk 35-minute walk most days adds up to more weekly activity than two gym classes, with zero soreness to derail tomorrow's plans. Walk after meals, take calls on your feet, get off one metro stop early. If you like a number to chase, build towards 8,000 to 10,000 steps a day, and remember the number that matters most is more than last month.

How to track progress without obsessing over the scale

Daily weight swings with water, salt and sleep, so weigh yourself at the same time a few mornings a week and compare weekly averages, not days. Add a monthly waist measurement, a progress photo in the same mirror and light, and your training numbers: more push-up reps and a longer plank mean the plan is working even on weeks the average holds still. Expect the first week's drop to be partly water, and expect flat weeks; the trend over six to eight weeks is the only verdict that counts.

Why most home weight-loss attempts stop, and what fixes it

Most people don't fail from a bad plan; they stop from a missed week that becomes a missed month, or from a plateau nobody explained. That's the real argument for a coach: a fixed slot with a person expecting you, form checked live so the work actually counts, and someone to adjust the plan when progress stalls instead of letting you quit. Wondering if coaching over video can really do that? Read our honest take on whether online personal training is worth it.

Personal Home Training is ₹899 a session, or ₹8,080 for a 4-week plan of 12 sessions, live one-to-one on video from your living room. Prefer company and a lower price? Live group classes are ₹499 per person. Either way, the plan on this page is roughly what your first month looks like, with a coach watching every rep of it.
