Why a Punjabi diet plan for weight loss is easier than it looks

Punjabi food has a reputation for being heavy, and the restaurant version deserves it: butter on the naan, cream in the dal, a dollop of white makkhan on the saag. But the home kitchen behind it is built on pulses, dairy, whole-wheat roti and seasonal greens. Rajma, chole, dal, dahi, lassi and paneer give a Punjabi diet more protein than most Indian cuisines, and the tandoor already cooks meat and paneer with little added oil.

So a Punjabi diet plan for weight loss is mainly about fat, not food groups. This guide shows calories and protein for 24 Punjabi dishes, the swaps that matter most, and a 7-day plan at about 1,500 kcal with vegetarian meals and non-vegetarian swaps. Values come from the Indian Food Composition Tables 2017 (IFCT, ICMR-National Institute of Nutrition) and the open Indian Nutrient Databank (INDB), a peer-reviewed set of 1,014 Indian recipes calculated from those tables.

Dairy, ghee, makki-sarson and the tandoor: how Punjabi food affects fat loss

A familiar Punjabi meal can combine staple foods, protein sources and vegetables.
A familiar Punjabi meal can combine staple foods, protein sources and vegetables.

Dairy defines Punjabi cooking. National Dairy Development Board figures, based on the government's Basic Animal Husbandry Statistics, put milk availability in Punjab at about 1,245 g per person a day in 2023-24, more than two and a half times the all-India figure of 471 g. That milk can be one of your best fat-loss tools or the main reason the scale won't move, depending on whether it reaches you as dahi and lassi or as ghee, malai and white butter.

  • Dahi, chaas and paneer help. A bowl of raita is about 90 kcal with 6.2 g of protein in INDB, and 50 g of paneer gives 9.4 g of protein for about 153 kcal by IFCT 2017 values.
  • Ghee and butter hurt, quietly. The ICMR-NIN Dietary Guidelines for Indians (2024) suggest 20 g of visible fat a day for a sedentary woman and 30 g for a sedentary man, and limiting ghee or butter to 1–2 teaspoons a day. One teaspoon is 5 g and about 45 kcal.
  • Makki di roti is mostly about the ghee. By IFCT values, 40 g of maize flour is about 134 kcal. The INDB recipe for one makki di roti comes to about 224 kcal, and the difference is mostly fat in the dough and on the tawa.
  • Sarson da saag itself is light. IFCT lists raw mustard leaves at about 30 kcal and 3.5 g of protein per 100 g. A bowl of saag cooked in INDB's recipe is about 124 kcal; the butter served on top is the expensive part.
  • The tandoor is your friend. Tandoori chicken is about 145 kcal and 16 g of protein per 100 g in INDB, and four pieces of fish tikka about 167 kcal with 23 g of protein. Dishes go wrong when they're finished in butter and cream afterwards.
  • Parathas add up. One aloo paratha is about 191 kcal in INDB before any butter on top, so a two-paratha breakfast with makkhan can pass 500 kcal.

Servings are as defined in the recipe source. INDB recipes come from standard Indian cookery manuals, so dhaba and restaurant versions with extra butter and cream will be higher. “IFCT calc” means we worked out the value from IFCT 2017 raw-ingredient figures for the amount stated. Protein: how much a Punjabi vegetarian diet plan for weight loss needs

The ICMR-NIN 2024 guidelines set the protein RDA for healthy adults at 0.83 g per kg of body weight a day, about 54 g for a 65 kg adult. They add that while losing weight on a typical deficit of 500–750 kcal a day, around 15% of calories from protein may help preserve muscle, which is about 56 g on a 1,500 kcal day.

A 2017 review in *Advances in Nutrition* (Cava and colleagues) recommends 1.25 to 1.5 times the RDA during weight loss for people who don't exercise and more than 1.5 times for those who do: roughly 1.0 to 1.25 g per kg on ICMR's figure. ICMR also notes that above about 1.6 g per kg, extra protein adds nothing to strength-training gains, and it advises food over protein powders. Thanks to dairy and pulses, 60 to 80 g a day is very achievable on Punjabi food. Calculate yours with the protein intake calculator, and see protein in Indian food for more sources.

7-day Punjabi diet plan for weight loss (about 1,500 kcal)

This plan is vegetarian and works out to about 1,480 to 1,530 kcal and 60 to 67 g of protein a day from the values above. Chai is 100 ml of milk with no sugar; each teaspoon of sugar adds about 20 kcal. Onion, cucumber, radish and tomato salad isn't counted, so have as much as you like. Non-vegetarian swaps follow the plan.

Non-vegetarian swaps for the Punjabi plan

If 1,500 kcal leaves you hungry all day, or you're a tall or very active man, you probably need more. Add a roti (about 73 kcal) or an extra bowl of dal (about 140 kcal) before reaching for a paratha. Find your target with the calorie deficit calculator. The chart prints straight from your browser, so there's no separate PDF to download.

A Punjabi diet plan for weight loss for women

Many women searching for a Punjabi diet plan for weight loss will find 1,500 kcal is close to the right level, because women usually need fewer calories than men of the same age. The ICMR-NIN guidelines also suggest a lower visible-fat limit for sedentary women (20 g a day) than for sedentary men (30 g), so watching ghee and butter matters more, not less. Protein needs per kilogram are the same as for men: 0.83 g per kg as a floor, and a little more while dieting.

Strength training is especially worth it for women, who tend to have less muscle to start with. And if you're pregnant, breastfeeding, managing PCOS or a thyroid condition, or have irregular periods while dieting, this plan is not a substitute for advice from your doctor or a registered dietitian. Our guide to strength training for women over 40 covers the training side in more detail.

How quickly you can lose weight on Punjabi food

ICMR-NIN's guidelines consider a loss of half a kilogram a week safe, advise against rapid weight-loss methods, and say weight-reduction diets should stay above 1,000 kcal a day and not cut more than 40% of your energy needs. The US Centers for Disease Control and Prevention notes that people who lose about 1 to 2 pounds a week, roughly 0.5 to 0.9 kg, are more likely to keep the weight off.

That means about 2 to 4 kg in a month for many adults, with more in the first week from water and less for those starting at a lower weight. Weigh yourself a few mornings a week and compare weekly averages; daily numbers swing with salt, especially after a dhaba meal.

Why strength training matters while you diet

Cut calories without training and part of what you lose is muscle. The 2017 *Advances in Nutrition* review found that fat-free mass makes up about 20–30% of the weight lost by people with overweight or obesity, and that resistance exercise can reduce or even prevent that loss. The ICMR-NIN guidelines agree: regular strength training is necessary to maintain muscle, and adults should do muscle-strengthening exercise on at least two days a week. The World Health Organization's 2020 guidelines say the same.

Two or three strength sessions a week plus a daily walk is a solid base. Our home workout plan for weight loss gives you a full week without equipment, and the fat loss page explains how we coach it.

Eating Punjabi food out in Delhi, Noida, Gurugram and Chandigarh

At a dhaba or restaurant, order tandoori roti over butter naan, tandoori chicken or fish tikka over butter chicken, plain dal or rajma over dal makhani, and ask for no extra butter on top. Share a starter instead of having your own. Our city food guides cover local favourites for Delhi, Noida, Gurugram and Chandigarh and Mohali.
