What does a day of Miami food look like in calories?

A day of Miami food runs on Cuban bakeries, walk-up coffee windows (the ventanitas) and a citrus-marinated chicken chain born in Miami. Cuban exiles brought the sandwich, the croqueta, the pastelito and the shot of sweet espresso; Venezuelans and Colombians brought the arepa to Doral; Peruvians made ceviche a lunch staple; and from mid-October the stone crab boats come in. None of it needs to be off the menu if you train. You just need the numbers, and most of them have never been printed beside the counter.

We pulled the figures below from USDA's food databases (as published on NutritionValue.org) and from Pollo Tropical's own nutrition table, updated February 1, 2026. USDA's entries are generic recipes, so a bakery's version can be bigger or richer. Use them as the baseline and scale up when your sandwich is the size of a forearm.

How many calories are in a Cuban sandwich?

Compare the meal components and portions.
Compare the meal components and portions.

A Cuban sandwich has about 433 calories, 30 g of protein, 20 g of fat and 31 g of carbohydrate in USDA's survey entry, which counts one 190 g sandwich. That's ham, roast pork, Swiss cheese, pickles and mustard on pressed Cuban bread, and the 30 g of protein makes it a better lunch than its reputation. The catch in Miami is size. A bakery Cuban cut on the diagonal is often far heavier than 190 g, and the butter on the press adds more. If yours looks twice the size of a supermarket sub, count it as roughly twice the calories.

  • Eat half, save half. Most Miami bakery sandwiches split cleanly in two. Half now and half at 4 o'clock is a 30 g protein day from one purchase.
  • Skip the side of fries or mariquitas if fat loss is the goal, and add a cup of black beans instead (216 calories and 10 g protein at Pollo Tropical).
  • The medianoche is the same fillings on sweeter egg bread; USDA doesn't list it separately, so count it like a Cuban and expect a little more sugar from the bread.

Are croquetas, pastelitos and cafecito bad for you?

Croquetas, pastelitos and cafecito aren't bad for you in Miami portions; it's the quantity that adds up. A ham croqueta in USDA's database is 169 calories for a 62 g croquette, with 11 g of protein but nearly 13 g of fat, because it's fried. A guava pastelito is 326 calories for an 86 g pastry, with 16 g fat, 41 g carbohydrate and 15 g sugar, and under 5 g of protein. Cuban coffee is 11 calories a fluid ounce with about 2 g of sugar in USDA's entry, which assumes the sugar is whipped in, as every ventanita does.

OrderCaloriesProteinWhat it does for training
Cafecito, 1 fl oz110 gCaffeine with almost no calories
Café con leche, 8 fl ozabout 96about 4 gA small breakfast's worth of milk
1 ham croqueta16911.1 gProtein, but mostly from a fried shell
2 ham croquetas33822.3 gA real snack, if dinner is lean
1 guava pastelito3264.7 gMostly sugar and pastry fat

The order to keep is the croqueta, not the pastelito. Two croquetas give you 22 g of protein for about the same calories as one pastelito, which gives you less than 5 g. If you love the guava and cheese, have it on a training day and pair it with a high-protein lunch, rather than as the snack you eat every afternoon at the window.

At Pollo Tropical, the Miami-born chicken chain, order skinless white-meat chicken or the grilled chicken breasts with black beans and yellow rice, and skip the sweet plantains and the Caesar dressing. The chain's nutrition table, updated February 1, 2026, lists every item, and the gaps between similar-looking plates are wide.

  1. 1

    Take the skin off

A quarter white chicken drops from 360 to 220 calories without the skin, and keeps 37 of its 43 g of protein.

  2. 2

Order the grilled breasts for the most protein

Two Grilled Chicken Breasts are 240 calories with 59 g of protein, more protein than a half chicken at 650 calories.

  3. 3

    Pick yellow rice over white

The individual yellow rice with vegetables is 170 calories against 240 for white, from the same 5.3 oz portion.

  4. 4

    Treat maduros as dessert

An individual side of sweet plantains is 450 calories with 85 g of carbohydrate. Share it, or have it after a hard session.

  5. 5

Watch the dressing, not the salad

An individual Caesar side is 340 calories, 32 g of it fat. The 3 oz Caesar dressing cup alone is 500 calories.

The plate to be careful with is the Tropical Trio: 1,530 calories and 67 g of fat with rice, beans and plantains. It has 98 g of protein, which is why lifters like it, but it's most of a fat-loss day on one tray. The Caribbean Chicken Soup bowl, at 300 calories and 22 g of protein, is the light order on a rainy-season afternoon.

Is ceviche or stone crab a good choice for protein in Miami?

Ceviche and stone crab are two of the leanest high-protein foods Miami eats. A cup of ceviche in USDA's database (250 g) is 158 calories with 26 g of protein and under 2 g of fat, because the fish is cured in lime juice, not cooked in oil. Order it with the corn and sweet potato on the side and you have a lunch that leaves room for dinner.

Stone crab is Miami's seasonal treat. Florida's harvest opens on October 15 and runs through May 1, under the Florida Fish and Wildlife Conservation Commission's rules, and only claws at least 2 7/8 inches long can be kept. One packer's USDA-listed large stone crab claws come to 60 calories and 15 g of protein for 4 oz (112 g) of meat, with no fat. The mustard sauce served alongside is mayonnaise-based, so it, not the crab, is where the calories are: ask for it on the side and dip, don't pour.

How do arepas fit into a Doral or Kendall diet?

Look at the ingredients and portion alongside the information in this section.
Look at the ingredients and portion alongside the information in this section.

Arepas fit a Miami diet as the carbohydrate, not the meal. USDA's restaurant arepa is 215 calories for a 98 g corn cake, with 36 g of carbohydrate and only 5.4 g of protein. What changes the numbers is the filling. Shredded beef, chicken and black beans push the protein up; a thick slab of fried white cheese and butter pushes the fat up. In Doral's arepa spots, ask for chicken or shredded beef with beans, and treat the cheese-stuffed versions as a weekend order.

How does a MakeMyFitness coach help you eat well in Miami?

A MakeMyFitness coach helps Miami clients eat well by building training and food around the life they already have, not a meal plan they'll drop by Friday. Our lead coach, Kumar Abhishek, is a Human Performance Nutritionist (K11 School of Fitness Sciences) as well as a personal trainer. In practice that means talking through your week at the start of a session: the bakery stop on the way to work, the office cafecito run, the family dinner on Sunday. Then the plan fits around them, with a croqueta where you'll eat one anyway.

Training is the other half. Every session is 45 minutes, live on video, with a coach watching your form. Miami sessions run from 5 to 9:30 AM or 8:30 PM to midnight Eastern time all year, because our coaches are based in India. A 6 AM session before breakfast, in the air conditioning, is how many Miami clients fit it in. You can move any session with 24 hours' notice.

About healthy Eating in Miami: Calories in the Cuban Sandwich, Croquetas and Pollo Tropical.

  • About 433 calories in USDA's entry for one 190 g Cuban sandwich, with 30 g of protein, 20 g of fat and 31 g of carbohydrate. Miami bakery versions are often bigger and pressed with butter, so a large one can easily be double that. Splitting it into two meals keeps the protein and halves the calories.
